If your eyes feel gritty, tired, or slightly out of focus by the end of a working day, you are in very ordinary company. Most people now spend the majority of their waking hours looking at something illuminated and roughly an arm's length away, and eyes were not designed with that in mind. The good news is that the discomfort is usually functional rather than damaging. The less convenient news is that several of the most heavily marketed solutions — blue-light glasses in particular — have a much thinner evidence base than their popularity suggests, while some genuinely useful habits get almost no attention at all. This article walks through what screen use actually does to the eye, which nutrients have real trial data behind them, and what is worth changing first.

What Screens Actually Do to Your Eyes
The focusing system gets stuck
To see something up close, a small ring of muscle inside the eye contracts to thicken the lens. This is called accommodation, and it is effortful in the same way that holding a light object at arm's length is effortful — trivial for a minute, tiring over hours. Prolonged near work keeps that system under sustained low-grade load, and the classic end-of-day symptoms (aching around the eyes, blurred distance vision for a few seconds when you look up, headaches around the brow) are largely the signature of a focusing system that has not been allowed to relax.
You stop blinking properly
Blink rate falls substantially during concentrated screen work, and the blinks that do happen are more often incomplete — the lids do not fully meet, so the tear film is not properly resurfaced. The result is patchy, unstable tear coverage: burning, grittiness, fluctuating sharpness, and, paradoxically, watering eyes as the surface over-corrects. Screen position matters here too. A monitor placed high forces the eyelids to open wider and exposes more of the eye's surface to evaporation, which is one reason a lower screen tends to feel more comfortable than a higher one.
Blue light is a smaller villain than advertised
Screens do emit short-wavelength light, but the quantity reaching the retina from a laptop is a tiny fraction of what you receive standing outdoors on an overcast morning. The clinically meaningful effect of evening screen light is on the body clock and sleep signalling rather than on the eye tissue itself — which is a real issue, just a different one from eye strain. For the retina, the more relevant long-term protective factor is the eye's own internal pigment layer, which is built from dietary carotenoids rather than from anything a lens coating can do.
The Nutrients That Actually Matter for Vision
Macular carotenoids
At the very centre of the retina sits a dense yellow deposit of lutein, zeaxanthin, and meso-zeaxanthin known as the macular pigment. It absorbs short-wavelength light before it reaches the photoreceptors and quenches free radicals in a tissue with an exceptionally high oxygen demand. The body cannot make these carotenoids, so macular pigment density reflects what you eat: dark leafy greens, egg yolks, sweetcorn, and peppers are the main dietary sources. Because carotenoids are fat-soluble, they absorb far better alongside a source of fat than from a plain salad.
Astaxanthin
The reddish carotenoid astaxanthin has been studied specifically in the context of screen work, usually for accommodative function and subjective eye fatigue rather than for long-term retinal outcomes. It has an unusual molecular structure that lets it sit across the full width of a cell membrane, which is the mechanistic argument for why it shows up in ocular tissue at all. The trial data are mostly small, short, and often industry-funded, so it belongs in the "promising and low-risk" category rather than the settled one.
Omega-3 fatty acids
The oily layer that stops your tear film evaporating is produced by glands in the eyelid margin, and the fatty acid composition of that secretion is influenced by diet. This is the rationale for taking omega-3 fatty acids for dry eye — a plausible one, and one that smaller trials supported for years. The large, well-conducted DREAM trial then found no benefit over placebo. That does not make omega-3s useless for eye comfort, but it does mean nobody should expect them to resolve significant dry eye on their own.
Zinc and vitamin A
Zinc is concentrated in the retina and is required for the enzyme that shuttles vitamin A into the visual cycle, which is why it forms part of the classic age-related eye formulations. Vitamin A itself is the direct precursor of rhodopsin, the pigment that makes low-light vision possible; deficiency remains the world's leading preventable cause of childhood blindness. In well-fed populations, though, both are correction-of-deficiency nutrients rather than performance enhancers — topping up beyond adequacy has not been shown to sharpen normal vision.
What the Evidence Actually Shows
Blue-light filtering lenses do not meaningfully reduce eye strain. Evidence level: Well-established. The 2023 Cochrane review pooled 17 randomised trials in 619 people and found blue-light filtering lenses probably make little or no difference to eye strain symptoms, visual acuity, or critical flicker fusion compared with ordinary lenses. Effects on sleep were inconsistent, and there was no trial evidence at all on macular health. If your eyes hurt at your desk, the lens coating is not the lever to pull.
Lutein and zeaxanthin improve objective eye measures in heavy screen users. Evidence level: Promising. A six-month randomised, double-blind, placebo-controlled trial in 70 adults using screens more than six hours a day found that 10 mg lutein plus 2 mg zeaxanthin isomers improved the Schirmer tear test, tear film break-up time, and photo-stress recovery time versus placebo. Notably, self-reported symptoms and contrast sensitivity did not differ between groups — the eye measurably changed, but people did not necessarily feel it.
Carotenoid combinations may support visual-motor performance after screen work. Evidence level: Preliminary. A randomised, double-blind, placebo-controlled trial of astaxanthin combined with lutein and zeaxanthin reported better eye–hand coordination and smooth-pursuit eye movement after visual display terminal operation. The finding is interesting and biologically coherent, but it comes from a single small industry-supported trial and needs independent replication before it means much.
Omega-3 supplements do not reliably treat established dry eye. Evidence level: Well-established (negative). The DREAM trial randomised 535 people with moderate-to-severe dry eye to 3 g of EPA plus DHA daily or a refined olive oil placebo for a year. Both groups improved substantially, with no significant difference between them — a textbook demonstration of how strong the placebo and regression-to-the-mean effects are in symptom-driven eye conditions.
Carotenoids are the safer substitution in age-related eye formulas. Evidence level: Well-established. AREDS2 found that adding lutein and zeaxanthin to the original formulation did not further reduce progression to advanced macular degeneration in the primary analysis, but that substituting them for beta-carotene was preferable because beta-carotene was associated with more lung cancers in former smokers. This is the reason modern eye formulas essentially never contain beta-carotene.
How to Actually Reduce Screen Strain
Fix the geometry before you fix anything else
Put the top of the monitor at or slightly below eye level so you are looking gently downward — this narrows the eyelid opening and reduces tear evaporation. Sit roughly an arm's length away, and increase the text size rather than leaning in. Match screen brightness approximately to the brightness of the wall behind it; a bright screen in a dark room forces the pupil into a compromise it cannot win. If you wear a correction, get it checked, because an out-of-date prescription turns ordinary near work into constant effortful compensation.
Take breaks, but do not be precious about the numbers
The famous 20-20-20 rule — every 20 minutes, look at something 20 feet away for 20 seconds — is a reasonable heuristic that has surprisingly little direct evidence behind it, as a 2023 review pointed out. What matters is that the focusing muscle periodically relaxes and the eye surface gets resurfaced by full blinks. A longer look out of a window every half hour probably does more than a rigidly timed 20-second glance, and a deliberate slow full blink several times when you notice dryness is worth more than either.
Get real daylight into your day
Time outdoors is the most solidly supported vision intervention we have. A cluster-randomised trial in more than 6,000 Shanghai schoolchildren found that adding 40 or 80 minutes of outdoor time per school day reduced the incidence of new myopia by 16% and 11% respectively, with the benefit tracking both exposure duration and light intensity. The relevant ingredient is outdoor light intensity, not exercise, and while the evidence is strongest in children, a daylight walk is a reasonable habit at any age — it also happens to be the strongest available signal for your body clock.
Eat for the macula, supplement only where it adds something
A handful of dark leafy greens most days, an egg, and something orange or red will cover the carotenoids more cheaply and reliably than most capsules. Consider supplementation when your diet genuinely does not contain those foods, when you are a very high screen user and want the specific trial-supported dose, or when an eye-care professional has flagged early macular changes. Give any carotenoid at least three months before judging it — macular pigment density changes slowly.
Safety and Who Should Be Cautious
Lutein and zeaxanthin at typical supplement doses have a strong safety record and no established upper limit. Astaxanthin is generally well tolerated; very high intakes can occasionally lower blood pressure slightly, which is worth knowing if you already take antihypertensives. Zinc is the one to actually watch: sustained high doses interfere with copper absorption and can cause a genuine copper deficiency, so long-term supplementation above ordinary dietary amounts should be balanced and monitored. Preformed vitamin A (retinol) is the most hazardous nutrient in this article — it accumulates in the liver, is teratogenic at high intakes, and should never be taken in high doses during pregnancy. Beta-carotene supplements should be avoided by smokers and former smokers.
Omega-3s at high doses can have a mild blood-thinning effect, relevant if you take anticoagulants or are approaching surgery.
ⓘ Some eye symptoms are not screen strain. Sudden vision loss, a curtain across part of your visual field, a shower of new floaters or flashes of light, eye pain with redness and light sensitivity, double vision, or a persistent headache with visual change all warrant urgent assessment rather than a supplement. No nutrient substitutes for an eye examination.
Frequently Asked Questions
Are blue-light glasses a waste of money?
For eye strain, the controlled evidence says they probably do not help beyond ordinary lenses. Some people still report feeling better in them, and there is no harm in that. If you find them comfortable, keep wearing them — just do not expect them to solve dryness or focusing fatigue, and do not let them substitute for the ergonomic and blinking changes that actually address the cause.
Can screens permanently damage my eyes?
There is no good evidence that ordinary screen use damages the retina in adults. The clear exception is childhood myopia, where intensive near work combined with little outdoor time is associated with faster eye elongation — and high myopia does carry real long-term risks. For adults, the honest summary is that screens make eyes uncomfortable, not diseased.
How long before an eye supplement does anything?
Macular pigment density typically takes two to three months of consistent intake to shift measurably, and the trials showing functional changes generally ran three to six months. Anything promising a difference in days is describing a placebo response. Take carotenoids with a meal containing fat, and be consistent rather than heroic with the dose.
Do artificial tears help, or do they make things worse?
Preservative-free artificial tears are a reasonable first-line approach for screen-related dryness and do not cause dependence. Preservatives in frequently used drops can irritate the ocular surface, so if you need drops more than four times a day, choose a preservative-free version. Drops that promise to "get the red out" work by constricting blood vessels and can cause rebound redness — avoid those for daily use.
Does my diet really affect my vision, or is that marketing?
It genuinely does, but mostly at the level of protection rather than performance. Diet builds the macular pigment, supplies the vitamin A the visual cycle runs on, and influences tear film composition. What diet does not do is sharpen normal, well-corrected vision — no food or supplement will make a healthy 20/20 eye see better than 20/20.
